VO2 Max Builder

A purely conditioning 12-week program for the aerobic standard behind Canadian fire service testing. Built around the WFI sub-maximal treadmill evaluation used by Wellness-Fitness Initiative departments and the 42.5 mL/kg/min benchmark that recurs across occupational standards, trained with margin because the estimating equations are wide. Heart-rate paced throughout: the test itself ends at 85% of age-predicted max, so threshold discipline is test preparation. No strength work; pair it with your test-specific program's strength days or your own lifting.

The test this program is built around

Wellness-Fitness Initiative departments assess aerobic capacity with a sub-maximal treadmill evaluation, the Gerkin protocol: a 3-minute warm-up at 3.0 mph, then one-minute stages alternating a 2% grade increase and a 0.5 mph speed increase, up to 8.5 mph at 16%. The test ends when your heart rate holds above 85% of age-predicted maximum (208 minus 0.7 times your age), and your time to that line, with your body mass index, produces an estimated VO2 max. Other services test the same quality differently: some use the 20 m shuttle run, and some departments pair their occupational medical with a treadmill assessment. The posting and the examining physician always govern what you will actually face.

The standard, and why the program trains past it

The number that recurs across fire service standards is 42.5 mL/kg/min. The estimating equations behind sub-maximal tests are accurate on average but wide for individuals, several points in either direction, so a candidate who trains to exactly 42.5 has trained to a coin flip. This program's working target is roughly 48: clear the standard with enough margin that the estimate's error cannot take it away.

Why every hard session watches a heart-rate monitor

The test is decided at a heart-rate line, so the program trains at and around that line deliberately: intervals at 90 to 95% of max raise the ceiling, tempo work at 80 to 85% builds the discipline of holding effort just under the cutoff, and easy volume at 60 to 70% builds the base that makes both possible. A chest-strap monitor is strongly recommended; wrist sensors lag exactly where this program lives. No monitor at all: every session carries an effort-based fallback, and the talk test is honest.

What this program is not

It is conditioning only. There is no strength work, by design, because the test-specific programs on this platform already carry strength blocks matched to their events, and a candidate running both should keep their existing lifting. It also is not medical advice: high-intensity interval training is demanding, the readiness screen applies, and anyone with cardiovascular history or symptoms should be cleared by a physician before week 1, not after.

The 12 weeks

Benchmarks

Test yourself every four weeks so peak week holds no surprises.

  • Week 1: Baseline. One field estimate, your choice kept for the whole program: the self-run WFI table (time to 85% of Tanaka max), the 20 m beep test (stage), or the Cooper 12-minute run (distance).
  • Week 4: First re-test. Same test, same conditions, after the base phase and a deload. Two points make a direction.
  • Week 8: Second re-test. Same test after the build phase. Three points make a trend; a flat one tells you the intervals were too easy or the easy days too hard, and the peak phase corrects it.
  • Week 12: Final benchmark or the real evaluation. The full self-test one last time, or the department's actual assessment. The goal all program has been the standard plus margin, not the line itself.
